Sunday Meal Prep for Beginners: 60 Minutes, Whole Week Sorted
Quick answerSunday meal prep takes about 60 minutes. Cook a grain, a legume, a protein, a tray of vegetables and boil some eggs, then mix and match them all week. Store food in airtight containers and eat refrigerated meals within three to four days.

Most men do not fail at healthy eating because of knowledge. They fail because on Wednesday at 7 pm they are tired and hungry and the easiest option is takeaway.

Meal prep removes that decision. One hour on Sunday builds the base for the whole week.

What you need

  • 4 to 6 airtight containers
  • One large pot and one baking tray
  • A pan
  • A timer

The 60 minute routine

Minutes 0 to 10: start the slow things

  • Put a pot of rice or quinoa on to cook
  • Heat the oven to about 200 degrees Celsius
  • Put eggs on to boil, about 8 to 10 minutes

Minutes 10 to 25: oven and pot

  • Chop vegetables (broccoli, peppers, sweet potato) and toss with olive oil and salt
  • Roast for 25 to 30 minutes
  • Start a pot of lentils, about 20 minutes

Minutes 25 to 45: protein

  • Season chicken breast or thighs and bake or pan fry
  • Or brown beef mince with onion and garlic
  • Slice the chicken when cool

Minutes 45 to 60: assemble and store

  • Peel the eggs
  • Wash and chop salad greens
  • Portion rice, protein and vegetables into containers
  • Cool food quickly before putting it in the fridge

Three meals from the same prep

  1. Chicken power bowl. Rice, chicken, roasted vegetables, a spoon of yogurt.
  2. Egg and lentil salad. Lentils, chopped greens, boiled eggs, olive oil and lemon.
  3. Beef and vegetable wrap. Beef, greens, roasted peppers in a whole grain wrap.

Food safety basics

  • Cool cooked food within about two hours and refrigerate.
  • Eat refrigerated cooked meals within three to four days.
  • Freeze portions you will not eat in time. Thaw in the fridge.
  • Reheat until steaming hot throughout.
  • Rice should be cooled fast and refrigerated, and not left at room temperature for hours.

Beginner mistakes to avoid

  • Prepping too much. Start with four days, not seven.
  • Boring food. Change the sauces: yogurt and herbs, tomato and chili, lemon and olive oil.
  • No containers. Buy decent ones before you start.
  • Skipping breakfast prep. A few boiled eggs and overnight oats solve mornings.

Frequently asked questions

Most cooked foods keep three to four days. Freeze the rest.

Do I have to eat the same thing every day?

No. Prep components, not full meals, so you can mix them.

Is meal prep cheaper?

Usually, yes. You waste less food and buy fewer takeaways.
